Sleeping with sound: the complete guide

The most reliable thing a sound does at bedtime is cover other sounds. In a sleep-lab study where recorded hospital noise pushed arousals from about 13 an hour to 48, adding white noise brought them back to about 16 (Stanchina 2005). What the same study found underneath that is the more useful part: the trigger was the jump from background to peak, near-identical at 17.7 and 17.5 dB across the two noise conditions, not how loud the peak was. It is five people, so hold the precision loosely. Almost everything sound can do for your night follows from that one fact. What does sound do at bedtime?

Three jobs, and they are worth separating because the evidence behind each is different.

It masks. This is the strong one, and it is the Stanchina finding above. A steady sound raises the floor so a door, a car, or a partner turning over no longer stands out against silence. The catch is that the masker has to be loud enough to shrink the gap, which is why masking gets harder as the intruding noise gets louder.

It occupies attention. A mind running the day back has somewhere else to go. This is why a story works for people that rain does nothing for, and the mechanism has decent support from an unexpected direction: in 41 people with insomnia, being told to distract with a specific engaging image shortened how long they took to fall asleep, compared with no instruction at all (Harvey & Payne 2002).

It cues. Play one thing every night for long enough and it starts to mean bedtime. This is the most intuitive claim on the page and the least evidenced. Conditioning of sleep onset to a context is well established and forms the basis of stimulus control therapy, but no study has conditioned a specific sound this way. We think it is real; we cannot point you to the trial.

Which sound should you pick?

Mostly by ear, because masking works with any steady broadband sound. The differences below are about texture and taste more than about measured superiority.

  • Noise colors. White is bright and hissy, pink tapers as pitch rises, brown is mostly low rumble. Our explainer on what the colors mean covers the physics, and finds the marketing around brown noise has run well ahead of any sleep research on it.
  • Rain and water. The most-searched sound in the family. It masks well, though in the one study that ranked water sounds against each other, a fountain came out ahead of it.
  • A fan. Warmer than generated noise, with the low-end rumble and mechanical texture that synthesis misses. Why fan sleepers can’t sleep without one.
  • Nature sounds. A meta-analysis pooling 18 studies tied natural sound to lower stress and better mood, with water carrying the largest effect on mood (Buxton 2021). Nearly all of it measures waking calm, which the nature-sound post is careful about.
  • Music. The best-documented category, with an asterisk worth reading. Covered below, and at length in does classical music help you sleep.
  • ASMR. Whispers and trigger sounds, which produce a measurable physical response in the people who respond and nothing whatsoever in the people who don’t.
  • A voice. Narration is what most of our own listeners choose, and it is the least-studied option here.

What about music, specifically?

Music has the strongest paper trail and the clearest gap between what people report and what instruments record. A 2022 Cochrane review of 13 trials and 1,007 adults with insomnia symptoms found listeners scored 2.79 points better on a 21-point sleep-quality questionnaire, at moderate certainty (Jespersen 2022). In the three trials that measured sleep with instruments instead of questionnaires, covering 136 people, music did not improve how long people took to fall asleep, how long they slept, or their sleep efficiency.

In adults without a sleep disorder the picture is weaker still. Pooling six studies and 424 people found no improvement at all, though a subgroup of three studies running three weeks or longer did show one (Tang 2022). If you try music, give it several weeks before deciding.

Should it play all night?

Usually not, and there are two reasons.

The practical one is that audio which runs until morning eventually changes: an episode ends, an ad plays, autoplay jumps to something else. Each change is exactly the kind of jump that arousal research says pulls you toward waking. Setting a sleep timer takes about thirty seconds on any platform, and it is the single highest-value habit on this page. The same logic applies to falling asleep with the television running, which does three separate things at once and only one of them is worth keeping.

How you listen changes the arithmetic too. Sealing a sound inside your ear canal for hours raises a volume question a room never poses, and the wax and irritation numbers behind it come from hearing-aid wearers instead of earbud users. Sleeping in headphones and earbuds works through both, and finds most earbuds run out of battery before morning regardless.

The second reason is newer. In a seven-night sleep-lab study of 25 adults, pink noise reduced REM sleep, and adding it on top of environmental noise made sleep structure worse rather than better; earplugs handled the same noise far more effectively (Basner 2026). One study of 25 people is not a verdict, and it is a good argument for using sound deliberately rather than leaving it running out of habit. Whether any of this adds up to a reason for concern remains open, and one study of 25 people cannot settle it either way.

On the other end of the night, the sound that wakes you is a separate question with a surprisingly solid literature behind it, most of it done by fire-safety researchers.

The result that goes against us

In 2023 the team behind a workplace mental-health app with a sleep-audio library tested it against a waitlist and reported large benefits for both narrated stories and ambient sound. In 2026 they ran it properly, with 495 working adults and a control group that got something instead of nothing. The effects collapsed to nothing measurable: bedtime stories scored 0.12 on a standardized effect scale, sleep sounds 0.14, neither statistically significant (Vazzaz 2026). Their conclusion was that standalone audio is not supported as a treatment for sleep disturbance.

What survives is narrower and still worth having: sound covers noise you cannot otherwise escape, and it gives a busy mind somewhere to go while you drift. Neither of those is a treatment. If sleep is a fight most nights, the intervention with the evidence behind it is CBT-I, not a better playlist.

What is the best sound to sleep to?
Whichever steady, wordless sound you will happily leave on quietly all night. The mechanism with the best evidence behind it is masking, and masking works with any broadband sound, so the choice between rain, a fan, and brown noise is mostly a matter of taste rather than a matter of science.
Does sleeping with sound actually work?
Partly. Sound reliably covers the noises that would otherwise wake you, and that effect is measurable. Whether it improves sleep on its own is much less certain: the largest review of steady noise as a sleep aid graded the evidence very low, and a 2026 trial of 495 adults found app-based sleep sounds no better than a control.
Is it better to sleep in silence?
If your room is already quiet, silence is a reasonable default and some people do best in it. Sound earns its place when there is something to cover, such as traffic, a snorer, or thin walls. One 2026 sleep-lab study found pink noise reduced REM sleep, which is a reason not to run sound all night out of habit alone.
Should sleep sounds play all night or stop on a timer?
A timer is the safer default. It gets you through the part of the night when falling asleep is the problem, then stops before the sound has all night to affect your sleep stages, and it avoids waking you when the audio changes or an ad plays.
